Front Squats and Burpees
Warm Up
3 rounds of Cindy:
5 Pull Ups
10 Push Ups
15 Air Squats
Workout of the Day (WOD)
- Front Squat 3-3-3-3-3
Rest as needed, then:
- 50 Burpees for Time
Rest 3 Minutes
- 50 Pull Ups for Time
Rest 3 Minutes
- 50 Knee to Elbows for Time














Thank-goodness I am working 7-3 shift today:) I am still aching from Mon and Tues wod!

I won’t be in tonight. My body needs a break. Those DLs f***ed me up!
Not to blow smoke but there is a reason why everyone is getting in such great shape. Speaking from experience my Strength and Cardio has been going thru the roof. I can name off at least 15 members that are showing incredible gains physically and performance wise. We run a 5 day on 2 day off routine with a bonus Saturday WOD. Our program focuses on Strength combined with all the other general skills including Cardio.
Anyone who can do the 5 day routine is a beast. I get in 4 days of training each week. Anything over that just prolongs my recovery.
The bottom line is everyone should be proud of themselves to be calling themselves a CrossFit Athlete no matter what level you are at. My advice is to focus on you Form and Technique even if you take a little longer to complete the WOD. Dont let the competitive side take over. I seen some members put a Rx next to their name and they should be embarrassed about THAT! However they should be proud that they completed the WOD. Dont lose touch with reality. Its not about the BEST time – its about the BEST Technique combined with the time.
I get a call once a week from CrossFitters all over the Country who comment about our program being very challenging. Heidi and I both believe that we should aim high no matter what level you are training. If you fall short or scale it back you are still getting the workout of your life.

Thanks for the pep talk Steve! I believe in you and Heidi and Crossfit…. It’s the best life challenge I’ve given myself in years! I am just alittle slower than most to recover from the work outs. I wish I was 20 years younger… my body would bounce back alot faster and I wouldn’t be as discouraged as I get sometimes…. I will strive to prescribe and aim high. And I know I’m getting the workout of my life!!!

You are for sure one of our success stories. Even though you got the aches and pains you still push through with no complaints. Personally I think you missed your calling and could have been a competitive Olympic Lifter. I would suggest anyone who is doing Saturdays Oly Seminar to take it easy and rest up. We are going to be doing a lot of movements. It will truly improve your Oly Lifts like you never would believe.
